Where 10,000 came from, and what the data actually shows

The number originates with a pedometer marketed in Japan around the 1964 Tokyo Olympics called manpo-kei, which translates as "ten-thousand-step meter". It was a product name. It stuck because it is round and memorable, and it circulated for decades before anyone tested it.

The testing, when it came, did not support the specific number. Large prospective cohort studies published from 2019 onward — including work by I-Min Lee in older women and subsequent meta-analyses across broader populations — consistently find that mortality risk falls steeply from very low step counts up to somewhere in the range of 6,000 to 8,000 steps a day, then flattens. Additional benefit above roughly 7,500 to 8,000 is small and inconsistent across studies, and in older adults the curve plateaus earlier. The shape of the finding matters more than any threshold: the largest gains are in moving from 2,000 to 6,000, not from 8,000 to 12,000.

None of that is a weight-loss finding. Those studies looked at all-cause mortality and cardiovascular outcomes, which respond to activity through mechanisms that have little to do with energy balance. A step target that is excellent for health is not automatically a step target that produces weight loss, which is the reason this page makes you split the deficit rather than letting walking take all of it.

Why the diet share field exists

Set it to zero and look at what comes back. For most people the step count needed for a meaningful rate of loss through walking alone is somewhere between demanding and absurd — several hours a day on top of an existing schedule. That is not a motivational point, it is an arithmetic one: a 180 lb person walking at 3 mph nets roughly 40 kcal above resting per 1,000 steps, so a 500 kcal daily deficit is about 12,500 additional steps, roughly six extra miles, roughly two extra hours.

The exercise-versus-diet asymmetry has a well-documented cause beyond arithmetic. Increased activity is partly compensated for — some through increased intake, some through reduced spontaneous movement across the rest of the day, an effect that shows up repeatedly in exercise trials as weight loss substantially smaller than the exercise energy expenditure predicts. Walking still belongs in the plan; it is exceptionally good at maintaining loss, at cardiovascular health and at being sustainable. It is just not efficient as a deficit generator, and planning as though it is produces a plan that fails for reasons the planner does not understand.

Step length, and measuring it properly

The default estimate is height times 0.414, a widely used rule that puts a 70-inch person at about 29 inches per step. It is an average and individual variation is real — leg length proportion, walking speed and terrain all move it, and step length grows as you walk faster, which is part of why brisk walking covers more ground per step as well as per minute.

Measuring it takes two minutes and removes the largest error in this calculation. Mark 50 feet, walk it at your normal pace counting steps, and divide 600 by the count. Do it three times and average. If your count is 21, your step is 28.6 inches. Getting this wrong by 15 percent moves every distance and calorie figure on this page by 15 percent, which is larger than the difference between any two of the step targets in the table.

Net versus gross, and the 3,500 number

The MET method computes gross expenditure: MET times 3.5 times kilograms divided by 200 gives kilocalories per minute, and it includes the roughly 1 MET you would be spending sitting still. For an activity at 3.5 MET, that resting component is nearly thirty percent of the total. Subtracting it — which is what the "above resting" row does — is the honest figure for what the walking added, and it is the figure this page uses for every goal calculation. Fitness trackers vary in which one they report and rarely say.

The 3,500 kcal per pound conversion comes from Max Wishnofsky in 1958 and treats fat tissue as a fixed energy store. It works reasonably for short horizons and drifts over long ones, because weight loss is not purely fat, because a lighter body has a lower resting metabolism and burns less doing the identical walk, and because adaptive changes reduce expenditure further. Modelling work from the NIH and others shows that a sustained deficit produces a decelerating curve reaching a plateau, not the straight line the static formula implies. Over twelve weeks the error is modest. Over a year, a static calculation will substantially overpredict.

Getting the steps in without adding two hours

The gap number on this page is the one to act on, and it is usually smaller than it looks when broken up. Fifteen hundred steps is roughly twelve minutes of walking, which fits places an hour does not: parking at the far end, one transit stop early, a loop at lunch, taking calls standing and moving. Cadence matters too — the speed field is not decoration, since faster walking raises the MET term as well as covering ground quicker, so 3.5 mph for thirty minutes does considerably more than 2.5 mph for the same time.

Whatever you do, measure the same way every day. Phone counts and wrist counts differ, phones miss steps taken while the phone is on a desk, and switching devices mid-plan will produce an apparent change that is entirely instrumentation. The trend from one consistent source is worth more than an accurate absolute number from three inconsistent ones.

Questions people ask

How many steps are in a mile?

It depends entirely on your step length, which is why this page asks for height or a measurement. Using the height-times-0.414 estimate, a 5 ft 6 person takes about 2,320 steps per mile and a 6 ft 2 person about 2,070. The commonly quoted 2,000 steps per mile assumes a 31.7-inch step, which is tall. Walking faster lengthens your step, so the same person covers a mile in fewer steps at 4 mph than at 2 mph.

Is 10,000 steps a day the right target?

It is a fine target and it is not a special one. The mortality research finds most of the benefit accruing between roughly 2,000 and 7,000 to 8,000 steps a day, with the curve flattening after that; in adults over sixty it flattens earlier still. If you are currently at 3,000, moving to 6,000 captures a large share of the available benefit and is far more likely to stick than aiming at 10,000 and abandoning it. If you are already at 10,000 and enjoy it, there is no evidence of harm in continuing.

Why is my fitness tracker’s calorie number higher than this?

Usually because it is reporting gross rather than net, and often because it is adding your basal metabolic rate for the whole day into an "active calories" figure that is not purely active. Wrist devices also estimate from heart rate, which responds to caffeine, heat, stress and sleep debt as well as to effort, so the same walk can score differently on different days. A twenty percent discrepancy between any two methods is unremarkable. Pick one and watch the trend.

Can I lose weight by walking alone?

It is possible and it is inefficient. The deficit per unit time is small compared to what modest changes in intake achieve, and increased activity tends to be partly compensated by increased eating and reduced incidental movement elsewhere in the day. Set the food share to zero in the calculator and read the step number it returns — that is the honest picture. Where walking is genuinely strong is in maintaining a loss after it has been achieved, in cardiovascular and metabolic health independent of weight, and in being something people will still be doing in two years.
