Why a small number describes a hard effort

Climbing stairs rates 8 METs, which puts it alongside running at about a seven and a half minute mile and at more than twice the cost per minute of ordinary walking. You are lifting your whole body mass vertically, and vertical work is expensive. What keeps the total small is duration: five flights takes about seventy seconds, and seventy seconds of anything does not burn much.

That combination — high intensity, short duration, available several times a day without changing clothes — is what makes stairs interesting. The research literature calls it exercise snacking. A 2019 McMaster study had participants sprint up three flights, three times a day with a few hours between, three days a week, and found measurable improvement in peak oxygen uptake over six weeks. The total time involved was under a minute a day of actual climbing. Nothing about that result depends on the calorie count.

The annual arithmetic, and its limits

Ten flights a day at 165 lb is roughly 24 kcal, which over 250 working days is about 6,000 kcal, or a bit under two pounds of fat as a pure energy calculation. Whether that shows up on a scale is a different question, and mostly the answer is that it does not show up cleanly, because appetite and non-exercise movement both adjust to absorb changes of this size.

The observational evidence points at something other than the energy total anyway. The Harvard alumni cohort found lower mortality among men climbing more than twenty flights a week, and stair-climbing habits correlate with better cardiorespiratory fitness across multiple cohorts. That is association rather than causation — people who take the stairs differ in other ways — but as a marker of how an ordinary day is being spent, it is a good one.

Descending is a different exercise

Going down rates 3 METs, so it costs about as much per minute as walking and rather less overall since it is faster. But energy cost is a poor description of what the descent does. Coming down is eccentric work: the quadriceps lengthen under load at every step, which produces more delayed-onset muscle soreness than the climb does and is, for that reason, an effective strength stimulus. Several studies of eccentric-emphasis training in older adults have used stair descent specifically.

The joint loading runs the other way from the energy cost. Climbing puts roughly two to three times body weight through the knee; descending is nearer three to four, because braking each step is a higher peak force than pushing off. For someone with patellofemoral pain or knee osteoarthritis, this makes the split obvious — take the stairs up and the lift down. It is a legitimate strategy, not a cop-out, and it keeps the higher-value half of the activity.

Technique that keeps it sustainable

Place the whole foot on the tread rather than climbing on the toes, which spreads the load and reduces calf fatigue. Let the knee track over the second toe rather than falling inward. Use the handrail side that suits you, particularly going down. Two steps at a time increases hip and glute involvement and reduces the number of steps, so the total energy cost changes little while the strength demand rises — it is a progression rather than a shortcut.

Fifteen flights climbed ten times, as a workout in its own right, is about 450 feet of vertical gain, which is comparable to a modest hill walk. Buildings are an underrated substitute for terrain when the weather is against you.

Questions people ask

Stairs or walking, if I only do one?

They answer different questions. Stairs deliver more than twice the intensity per minute and considerably more lower-body strength stimulus, so if the constraint is time, stairs win. Walking can be sustained for an hour, is easier on the knees and accumulates far more total volume, so if the constraint is joint tolerance or if you want the volume, walking wins. In practice they combine well — deliberately routing a walking commute through a stairwell converts a steady walk into an interval session at no extra cost in time.

Does going down count as exercise?

It is only 3 METs, so as energy expenditure it is unremarkable. As a training stimulus it is more interesting than that suggests, because the quadriceps work eccentrically — lengthening under load — and eccentric work produces strength gains efficiently and soreness readily. The catch is that it is also the highest joint-loading part of the activity, near three to four times body weight through the knee. Healthy knees adapt; symptomatic knees generally should not be asked to.

How many flights before it is worth taking the stairs?

The threshold that lasts is one you can keep to without deliberating each time, which usually means a rule rather than a number — stairs up to three floors, stairs down to five, or stairs always for the first two floors of any building. As an intensity check, moderate effort means breathing noticeably harder while still able to speak in sentences. Whatever number of flights puts you there is a reasonable personal baseline, and it will rise over a few weeks.

Is the sixteen-steps-per-flight assumption accurate for my building?

It is an average and buildings vary a great deal. Residential flights commonly run twelve to sixteen steps, commercial buildings with taller floor-to-floor heights often eighteen to twenty, and split-level stairwells with a landing halfway can be counted either way. Count one flight in the building you actually use and switch to step mode if it differs much from sixteen — the energy figure scales directly with step count, so a twenty-step flight costs twenty-five percent more than shown.
